How fast is it safe to lose weight without losing muscle?
Roughly half a percent to one percent of your body weight per week is the pace at which research shows muscle is best protected, which for most people works out to around half a kilo to a kilo. Go faster, and more of what you lose tends to be muscle rather than fat, while enough protein and strength training move that limit in your favour.

What the research says
The research points the same way: how fast you lose decides how much of the drop is fat and how much is muscle. In a randomised trial on elite athletes by Garthe and colleagues, two rates were compared, 0.7 percent of body weight per week against 1.4 percent. The slow group gained a little over two percent muscle mass while the fast group stayed flat, even though both strength-trained and ate plenty of protein. The same energy deficit underneath, but different results in body composition.
A systematic review with meta-analysis of several randomised trials (Ashtary-Larky and colleagues) adds nuance. At an equal total weight loss, the slow route produced on average about one kilo greater fat loss, while the difference in fat-free mass (muscle) between slow and fast was not statistically significant. The slow route also preserved resting metabolic rate clearly better. That argues against the idea that a harsh starvation deficit comes for free.
Practical recommendations therefore land around half a percent to one percent of body weight per week (Helms and colleagues) to retain as much muscle as possible. The more fat you carry, the faster you can usually go safely; the leaner you already are, the more it pays to slow down. Enough protein and continued strength training move the limit in your favour, but they do not replace a sensible pace.
Why the myth exists
Fast results sell, slow ones don't. "Lose ten kilos in four weeks" is a headline; "lose ten kilos in six months" is not. The scale reinforces the illusion: the first few days' drop is mostly water and emptied glycogen stores, not fat, but the number feels like proof that the harsh approach is working. There are clear incentives too. Detox cures, meal replacements and 30-day programmes profit from the pace, because a product that promises quick change is easier to sell than patience. Before-and-after photos draw their whole appeal from how short the time between them was. The one who profits from the myth is rarely the one who then has to keep the weight off.
What it means for you
Aim for roughly half a percent to one percent of your body weight per week and shape your calorie deficit around that, not the other way round. Eat plenty of protein and keep strength-training through the whole cut. That's where muscle is defended. Don't be surprised if the scale drops fast the first week and then flattens; the early loss is mostly water.
