Do you need glutamine for muscle recovery?

No, not if you're healthy and eat enough protein. Your body makes glutamine itself and you get plenty from food, and controlled studies on people who train show no added effect on strength, muscle or recovery.

What the research says

Glutamine is the most abundant free amino acid in the blood and muscle, and the body makes it itself from other amino acids. That makes it non-essential: you need it, but you rarely need to take it in from outside. A normal mixed diet supplies several grams a day, and all the protein you eat contains glutamine.

The idea that people who train need extra glutamine rests on one observation: after prolonged, hard exercise the glutamine level in the blood drops, and this was proposed to weaken the immune system. Michael Gleeson's review of feeding trials shows, however, that even when supplements keep the blood level up, the protection fails to appear. The changes in immune markers that follow a hard session are not altered by topping up glutamine.

For strength and muscle the picture is just as clear. In a controlled trial, young adults took 0.9 grams of glutamine per kilo of muscle mass a day through six weeks of resistance training. The glutamine and placebo groups gained the same amount of strength and muscle, and muscle protein breakdown did not differ.

The largest review pools 47 studies, 25 of them combined statistically. It found no reliable effect on body composition or aerobic capacity, and its overall conclusion on the immune system was that glutamine made no difference — though neutrophils, a type of white blood cell, fell at doses above 200 milligrams per kilo of body weight. The same review also found a reliable reduction in body weight with glutamine supplementation, a finding about fat loss rather than the muscle recovery this question is about, so it doesn't change the answer. Taken together it all points the same way: for a healthy person who eats properly, a glutamine supplement makes no noticeable difference for strength, muscle or recovery.

Why the myth exists

The myth has a believable core that keeps it alive. It's true that glutamine falls after hard training, and that the amino acid does real work in the gut and immune system of the seriously ill. The jump from there to 'healthy trainees need a supplement' is one manufacturers are happy to make. Glutamine is cheap to produce and easy to sell under words like recovery and immune support, which sound like health without promising anything measurable. It took hold in the 1990s, before the controlled trials existed, and survives because it already sits on the tub next to the protein powder. A white, tasteless dose also feels like effort, and we assume that something we paid for must be doing something.

What it means for you

If you eat enough protein you already get all the glutamine you need, and a separate supplement adds nothing for strength, muscle or feeling less sore. The money does more good on the rest of your food. If you want to support recovery, sleep, enough protein across the day and a sensible training load are what actually carry it. One exception: glutamine is used in clinical care for certain medical conditions, but that is a matter for a doctor, not a gym supplement.
