Will my muscles turn into fat if I stop training?

No. Muscle and fat are different types of tissue and cannot convert into each other. When you stop training the muscle shrinks, and if you keep eating as before you gain fat at the same time. Those are two parallel processes, not one turning into the other.

What the research says

Muscle cells and fat cells are different types of tissue with different jobs, and the body has no mechanism for turning one into the other. What you see during a training break is therefore not a conversion but two separate processes that happen to occur at the same time.

The first is that muscle shrinks. Mujika and Padilla, reviewing the detraining literature, describe how the gains training produced in muscle cross-sectional area are reversed within a few weeks of insufficient stimulus. Over longer breaks the cross-sectional area of strength-trained muscle is clearly reduced. The muscle gets smaller; it is not transformed.

The second is that metabolism shifts. The same review shows that short inactivity lowers insulin sensitivity and the enzymes that govern fat utilization, while the body burns less as muscle mass and activity fall. If intake stays at yesterday's level, a surplus appears, and the surplus is stored as fat.

A follow-up of the FrOST study captures both processes in the same people. When older men stopped resistance training for six months, their muscle mass fell and their body fat rose compared with a control group. The body measures the two as separate compartments, precisely because they are separate tissues.

Taken together: muscle does not disappear into fat. It shrinks from lack of load, while fat grows from an energy surplus that often appears exactly when muscle and movement decline.

Why the myth exists

The myth survives because the two processes look like one. When muscle shrinks and the belly grows during the same break, it is easy to assume one became the other, since the change happens in the same place and at the same time. The brain looks for a single cause, and "muscle turned to fat" is easier to hold than "two separate processes, each with its own explanation."

The picture is also kept alive by those who sell training. The message that muscle quickly turns to fat if you stop creates a worry that motivates memberships and sessions, while the truth, that the fat comes from what you eat once you move less, makes a weaker sales pitch. Fear drives sales better than energy balance does.

What it means for you

The practical takeaway is reassuring: a break does not transform your body, it only turns two dials you can influence. Keep some form of load going, even light, and you slow the muscle loss. And since you burn less when you train less, it is worth adjusting your food accordingly rather than eating as you did in your most active phase.
