Does muscle soreness mean the workout worked and muscles are growing?

No. Soreness tells you a load was unfamiliar to the muscle, not how much it will grow. You can train effectively without getting sore, and get very sore from a session that builds little.

What the research says

Muscle soreness (delayed-onset muscle soreness, or DOMS) shows up mainly when a muscle meets something unfamiliar, especially braking work like lowering a weight slowly. So it says more about how used to the movement the muscle is than about how much it develops.

Damas and colleagues followed ten untrained men through ten weeks of resistance training, measuring both muscle damage and muscle growth at three points. Early on, when soreness and damage were highest, much of the protein synthesis went into repairing the damage, and that early rise had no link to how much the muscles later grew. Only once the body had adjusted and the damage settled, after a few weeks, did protein synthesis start to track growth. Muscle fibers grew measurably only by week ten, when soreness was largely gone.

Reviews point the same way. Damas's summary concludes that muscle damage neither drives nor amplifies growth, and that programs producing minimal damage build as much muscle as those that leave you sore. Schoenfeld and Contreras examined the question directly and concluded that soreness is not a valid indicator of a muscle's adaptation.

There is also a practical catch: the body adapts fast. After a few weeks of regular training the same session leaves you less and less sore, even as you keep getting stronger. If soreness were the measure, it would look as if progress had stalled exactly when it was happening.

Why the myth exists

Soreness is tangible and arrives a day later, so it feels like a receipt that the session counted. Its absence feels like wasted time. This confuses the sensation of effort with its result: what the body registers is taken as proof of what happens in the muscle. "No pain, no gain" reinforces the same error, and it suits anyone selling hard sessions, since soreness becomes visible evidence that a class or program was tough enough. A beginner often gets very sore and sees early progress at the same time, which cements the link, even though it is the unfamiliarity, not the soreness, that explains both.

What it means for you

Don't use soreness as a gauge of whether a session was worth anything. Track what actually reflects progress instead: lifting heavier over time, managing more repetitions, or handling more work at the same weight. Being pain-free is no sign you took it too easy, and being very sore is no bonus, only a sign of an unfamiliar load. A new exercise or a longer break will leave you sorer for a while, then it settles on its own while you keep moving forward.
